Best Magnesium for Sleep: Form, Dose, and Timing
Magnesium glycinate is the best-supported form for sleep, but form is only one variable. Here's what the evidence actually says about dose, timing, and what it pairs well with.

Magnesium shows up on almost every “supplements for sleep” list, and the underlying reasoning holds up. It acts as an NMDA antagonist and a GABA agonist, both calming effects on the nervous system, and most adults fall short of the RDA (420mg for men, 320mg for women), getting closer to 200–270mg a day from food alone.
That’s the mechanism. What actually matters for someone standing in front of a supplement shelf is form, dose, and timing, and those three variables get less attention than they should.
What the evidence shows
A placebo-controlled trial in 46 older adults with insomnia gave 500mg of magnesium daily for eight weeks. Compared to placebo, the magnesium group saw meaningful improvements in insomnia severity scores, sleep efficiency, and sleep onset latency, along with higher melatonin and lower cortisol.[1]
That trial is a reasonable case for magnesium and sleep in general. It doesn’t tell you which chemical form to buy, because the researchers weren’t comparing forms against each other. For that, you need to look at absorption research separately.
Which form to choose
Magnesium glycinate is the best default for sleep specifically. It’s an amino-acid-bound form with strong bioavailability compared to inorganic compounds like oxide,[2] and it causes minimal digestive upset at the doses you’d actually need. Glycine, the amino acid it’s bound to, has calming properties of its own, which is part of why this particular pairing shows up so often in sleep-focused formulas.
Magnesium L-threonate crosses the blood-brain barrier more readily and gets marketed toward cognitive-leaning sleep support, memory and focus alongside rest. The evidence here is earlier-stage than glycinate’s, and it costs more per dose.
Magnesium oxide and citrate are cheap and widely available, but oxide in particular has poor absorption. Most of it passes through unused, which is why it’s mainly useful as a laxative rather than a sleep aid. Citrate absorbs better than oxide but still tends toward looser stools at higher doses. Dose and timing
200–400mg of elemental magnesium, taken one to two hours before bed, is the range most commonly used in practice. Check the label carefully: it lists the total weight of the compound, not the elemental magnesium content, so a 500mg glycinate capsule contains roughly 50mg of actual elemental magnesium.
Consistency matters more than any single night’s dose. The trial above ran for eight weeks before measuring results. This isn’t a supplement that works the first time you take it.
What it’s commonly paired with
People targeting sleep specifically often combine magnesium with glycine, L-theanine, or a low dose of melatonin, each working through a different pathway rather than stacking the same mechanism three times.
